Stop Counting Steps: Why 6,000 Might Be Your Real Target

The 10,000-step goal is arbitrary. Science says fewer steps can cut mortality risk. Here's how to find your actual number and build a mind-body routine that works.

You've been sold a lie. The 10,000-step goal? It was a marketing gimmick, not a medical prescription. The evidence points to something far more attainable—and more honest. If you're over 60, the sweet spot for reducing your risk of death may be as low as 6,000 steps a day. Under 60? Maybe 8,000. That's it. No need to chase an arbitrary number that leaves you feeling like a failure every time your phone buzzes at 9 p.m. with 7,432 steps.

This is for anyone who's ever felt the shame of not hitting that magic number. For the desk-bound professional, the new parent, the person recovering from an injury. You don't need a marathon. You need a walk. And you need to lift something heavy a couple of times a week. That's the real prescription for a longer, healthier life.

Forget 10,000: Find Your Step Number

Let's start with the numbers that actually matter. A meta-analysis of 15 cohorts, including nearly 50,000 adults, found that the risk of death declines as daily steps increase—but it levels off. For adults 60 and older, that plateau hits around 6,000 to 8,000 steps per day. For younger adults, it's 8,000 to 10,000. The most active quarter of step-takers, averaging about 10,901 steps a day, had a 53% lower risk of all-cause mortality compared to the least active, who averaged about 3,553 steps. But here's the kicker: the study also noted that there is little evidence to support the specific 10,000-step recommendation. So, if you're 65 and hitting 7,000 steps, you're in the zone. Stop beating yourself up.

What does this mean in practice? If you're currently at 4,000 steps, don't jump to 10,000. Add 1,000 steps a day for a week. Then another. Your goal is to get into that range where the curve flattens—not to chase a number that was never based on science. And remember, even small increases help. A 2025 Lancet study found that adding just 5 minutes of moderate-to-vigorous activity per day in the least active adults could prevent about 6% of all deaths. Five minutes. That's a brisk walk around the block.

Lift Weights, Live Longer: The Muscle-Strengthening Sweet Spot

Now, step counting is only half the story. The other half is resistance training. A systematic review and meta-analysis in the British Journal of Sports Medicine found that muscle-strengthening activities are associated with a 10% to 17% lower risk of all-cause mortality, cardiovascular disease, total cancer, diabetes, and lung cancer. But the relationship isn't linear—it's J-shaped. The maximum risk reduction, about 10% to 20%, occurs at roughly 30 to 60 minutes per week. That's it. Two 30-minute sessions of strength training a week. No need to live in the gym.

And if you combine strength training with aerobic activity, the benefits multiply. The World Health Organization reports that combining aerobic and muscle-strengthening activity is associated with a 40% to 46% lower risk of all-cause and cardiovascular mortality. That's a huge jump. So, two days a week, pick up some dumbbells. Do some squats. Push-ups. Resistance bands. It doesn't have to be fancy. Just enough to challenge your muscles.

Here's a concrete example: You're 58, work a desk job, and walk about 5,000 steps a day. You start by adding a 20-minute walk during your lunch break, bringing you to 7,000 steps. On Tuesdays and Fridays, you do 30 minutes of bodyweight exercises—squats, lunges, push-ups. That's it. You're now in the zone for both step count and strength. Your risk of dying from any cause drops significantly. And you didn't need a gym membership or a fitness tracker with a 10,000-step goal.

Mind the Sedentary Trap: Break Up Your Sitting

But steps and strength aren't enough if you're sitting for 10 hours a day. A JAMA Network Open study found that adults who mostly sat at work had a 16% higher risk of all-cause mortality and a 34% higher risk of cardiovascular disease mortality compared to those who were mostly not sitting. However, those who alternated sitting and not sitting at work had no higher risk. That's a powerful finding: you don't have to stand all day. You just have to break up the sitting.

So, set a timer for every 30 minutes. Stand up, stretch, walk to the water cooler, do a few calf raises. If you have a standing desk, alternate. The point is to avoid long, uninterrupted periods of sitting. This is a mind-body connection too: these micro-breaks clear your head and reduce the physical toll of sedentary behavior. The WHO guidelines emphasize that all age groups should limit sedentary time, but it's especially crucial for older adults, who should aim to do more than the recommended levels to offset the effects of high sedentary time.

The Mind-Body Bonus: Better Sleep, Brighter Mood

Now, let's talk about the mind. Physical activity isn't just about your heart and muscles—it's a powerful tool for mental health. A network meta-analysis of 22 randomized trials in people with insomnia found that yoga was associated with about 111 extra minutes of sleep per night, and walking or jogging reduced insomnia severity scores by about 9.6 points. That's a huge improvement in sleep quality. And a randomized controlled trial in Lancet Psychiatry showed that a 6-month group exercise program added to usual care reduced global symptom severity in people with depression, insomnia, PTSD, panic disorder, or agoraphobia significantly more than usual care alone—by 4.11 points on the BSI-18 at 6 months.

So, when you take that lunchtime walk or do that yoga session, you're not just moving your body—you're resetting your mind. The World Health Organization notes that physical activity reduces the risk of depression and improves sleep and cognitive health. And for older adults, multicomponent physical activity that emphasizes functional balance and strength training can prevent falls and declines in bone health. It's a mind-body loop: move more, sleep better, feel better, move more.

What can go wrong? The most common pitfall is doing too much, too soon. If you've been sedentary, don't suddenly run a 5K or lift heavy weights. You'll injure yourself, and then you'll stop. Start with a 10-minute walk. Add 5 minutes each week. For strength, use light weights or bodyweight exercises. Listen to your body. And if you have a chronic condition, check with your doctor before starting a new exercise program. But don't let that scare you—the WHO says that doing some physical activity is better than none, and more is better.

What I'd actually do

Here's my no-nonsense recommendation: Aim for 7,000 steps a day if you're over 60, or 9,000 if you're under. That puts you in the range where mortality risk levels off. Spend 30 minutes twice a week on strength training—bodyweight exercises or light dumbbells. And every 30 minutes of sitting, get up and move for 2 minutes. That's it. No need for a gym membership, no need for a fancy fitness tracker. Just a commitment to moving more and sitting less.

I'd also add a daily 10-minute walk after dinner. It's a mind-body ritual that helps you digest, clears your head, and gets you closer to your step goal. If you can, do it outside—nature is a bonus. And if you're struggling with sleep or mood, consider yoga. It's a win-win. Remember, the evidence is clear: you don't need to be an athlete to reap the benefits. You just need to move.
