The WHO says 150 minutes a week. But new data shows a little more might do a lot more. Here's what I'd actually do outdoors.

You’ve heard it a thousand times: get 150 minutes of moderate activity a week. That’s the WHO’s floor. But if you’re already hitting that, is it time to pat yourself on the back? I don’t think so. The data says 150 minutes is a starting point, not a finish line. For outdoor lovers, the gap between “enough” and “better” is smaller than you think.

The 150-Minute Baseline

The World Health Organization recommends adults do at least 150 to 300 minutes of moderate-intensity aerobic activity per week, or 75 to 150 minutes of vigorous activity, plus muscle strengthening on two or more days (World Health Organization). That’s the baseline. But the WHO itself says you can go beyond 300 minutes of moderate activity for extra health benefits (WHO 2020 guidelines on physical activity and sedentary behaviour). So the floor is not a ceiling.

Here’s the catch: 31% of adults globally—about 1.8 billion people—were physically inactive in 2022, up from 26% in 2010 (WHO / Lancet Global Health). We’re not even hitting the floor. But if you’re reading this, you’re probably not in that 31%. You’re the one who’s already outdoors on weekends. So what’s the real target for you?

More Than 150: What the Data Shows

Let’s talk numbers. A meta-analysis of 15 cohorts with 47,471 adults found that the risk of death declined with higher daily step counts, leveling off at about 6,000–8,000 steps per day for adults 60 and older, and 8,000–10,000 for those under 60 (Lancet Public Health steps meta-analysis). That’s not 10,000 steps—that’s a myth. But it’s also not 5,000.

And here’s the kicker: compared with the least active quartile (about 3,553 steps/day), the most active quartile (about 10,901 steps/day) had a 53% lower risk of all-cause mortality (Lancet Public Health steps meta-analysis). That’s a huge difference for just a few thousand extra steps.

But it’s not just about steps. A study of occupational sitting found that adults who mostly sat at work had a 16% higher risk of all-cause mortality and a 34% higher risk of cardiovascular death than those who were mostly not sitting (JAMA Network Open occupational sitting study). And those who alternated sitting and not sitting had no higher risk. So it’s not just about exercise—it’s about breaking up sedentary time.

What About Strength? Don’t Skip It

Outdoor activities often focus on cardio—hiking, biking, running. But the data on muscle strengthening is too strong to ignore. A meta-analysis found that muscle-strengthening activities are associated with a 10% to 17% lower risk of all-cause mortality, cardiovascular disease, total cancer, diabetes, and lung cancer (BJSM muscle-strengthening meta-analysis). The sweet spot? About 30–60 minutes per week. That’s not much. A couple of bodyweight sessions—push-ups, squats, lunges—while you’re out on a trail or in a park can do it.

Combine strength with aerobic activity, and the risk drops even more. The WHO notes that combining both is associated with a 40% to 46% lower risk of all-cause and cardiovascular mortality (World Health Organization). So if you’re only hiking, you’re leaving gains on the table.

The Small-Increment Secret

Here’s the part that surprises most people: you don’t need to double your exercise to see big benefits. A recent individual participant data meta-analysis found that increasing moderate-to-vigorous physical activity by just 5 minutes a day in the least active adults might prevent about 6% of all deaths. If everyone except the most active increased by 5 minutes, it could prevent about 10% (Lancet small increments physical activity study).

Think about that. Five minutes. That’s a quick loop around the block, a few extra minutes on your bike, or a short walk after dinner. For someone who’s already doing 150 minutes a week, adding 5 minutes a day could push you into the next quartile. And the data shows that the most active quartile had a 53% lower mortality risk. That’s not trivial.

Why Outdoor Activities Are the Perfect Vehicle

So here’s my point: the 150-minute guideline is a starting point, not a destination. The data consistently shows that more is better, up to a point, and that even small increments help. Outdoor activities are the perfect way to get there because they’re not boring. You’re not staring at a gym wall. You’re hiking a trail, cycling a path, or swimming in a lake. And you can easily add strength work—use a log for push-ups, do lunges on a trail, or carry a heavier backpack.

But don’t take my word for it. The WHO’s guiding principle is that doing some physical activity is better than none, and more is better (World Health Organization). That’s the core message. So if you’re already at 150 minutes, don’t stop. Add 5 minutes a day. Add a strength session. Break up your sitting time. The outdoor world gives you endless excuses to move.

What I’d Actually Do

Here’s my concrete recommendation: aim for 300 minutes of moderate outdoor activity a week—that’s an hour a day, five days a week. That might sound like a lot, but it’s not. It’s a morning hike, a lunchtime walk, or an evening bike ride. And add two 30-minute strength sessions, using your body weight or natural objects. That puts you in the sweet spot that the data supports.

But start where you are. If you’re at 150 minutes, add just 5 minutes a day. That’s 35 minutes a week. Within a month, you’ll be at 170. Within two months, 190. You’ll feel the difference. And remember, the data shows that even small increments help. So don’t wait for the perfect plan. Get outside, move more, and sit less. Your body will thank you.
